Your Measurements
How is body fat calculated?
We use the U.S. Navy Method — a circumference-based formula validated for the general population:
How to measure correctly
You're in the fitness range. Great body composition with visible muscle definition.
Visible muscle definition with good separation between muscle groups.
Low risk of obesity-related conditions. Excellent metabolic health.
Great body composition! Maintain with consistent strength training and balanced nutrition.

What Affects Your Body Fat?
Diet & Calories
A calorie surplus leads to fat gain. Protein intake and meal composition influence body composition significantly.
Exercise Type
Strength training builds muscle (improves ratio). Cardio burns calories but doesn't build muscle.
Genetics
Where you store fat is largely genetic. Some people store more visceral fat (dangerous), others subcutaneous.
Sleep & Stress
High cortisol from poor sleep promotes abdominal fat storage. 7-8 hours is optimal for fat loss.
Body Fat Benchmarks
Average body fat ranges for Indian adults:
| Profile | Body Fat % | Classification |
|---|---|---|
| Elite Athlete (M) | 6-10% | Athlete |
| Fit Man | 10-15% | Fitness |
| Average Man | 18-24% | Average |
| Elite Athlete (F) | 14-18% | Athlete |
| Fit Woman | 19-23% | Fitness |
| Average Woman | 25-31% | Average |
How to Improve Your Body Fat
Strength Training
Build muscle to increase your resting metabolism. Aim for 3-4 resistance sessions per week.
Calorie Deficit
Eat 300-500 kcal below your TDEE while keeping protein high to preserve muscle.
Sleep & Recovery
Poor sleep increases cortisol, which promotes fat storage. Aim for 7-8 hours.
NEAT & Cardio
Increase non-exercise activity (walking, stairs) and add 2-3 cardio sessions weekly.
Frequently Asked Questions
Everything you need to know about body fat percentage.
What is body fat percentage?
Body fat percentage is the proportion of your total weight that comes from fat, as opposed to lean tissue (muscle, bone, organs, water). For example, if you weigh 70 kg and have 20% body fat, you carry 14 kg of fat and 56 kg of lean mass. It's a better health indicator than weight alone or BMI because it distinguishes between muscle and fat.
What is a healthy body fat percentage?
For men, 10-20% body fat is generally healthy. For women, 18-28% is healthy due to higher essential fat requirements for hormonal and reproductive function. Athletes typically fall at the lower end, while anything above 25% for men or 32% for women is considered obese.
How accurate is the U.S. Navy Method?
The U.S. Navy Method has an accuracy of about ±3% compared to DEXA scans (the gold standard) when measurements are taken correctly. It's one of the most accurate tape-measure methods available, making it a practical and free alternative to expensive body composition scans.
Why do women have higher body fat than men?
Women have higher essential body fat (10-13%) compared to men (2-5%) because it's required for hormonal regulation, childbearing, and reproductive health. This biological difference means women naturally carry more fat regardless of fitness level.
Is BMI or body fat percentage better?
Body fat percentage is generally more informative than BMI. BMI doesn't distinguish between muscle and fat — a muscular athlete can have a high BMI but low body fat, while someone with low muscle mass can have a normal BMI but high body fat ("normal weight obesity"). Body fat percentage gives a truer picture of your body composition and health risk.
How can I lower my body fat percentage?
The most effective approach combines a moderate calorie deficit (300-500 kcal below maintenance), adequate protein intake (1.6-2.2g per kg), strength training 3-4 times per week, 7-8 hours of quality sleep, and stress management. Crash diets and excessive cardio often lead to muscle loss, which lowers your metabolism and makes long-term fat loss harder.
What is the difference between visceral and subcutaneous fat?
Subcutaneous fat is the pin-able fat stored under your skin — it's visible and largely cosmetic. Visceral fat is stored deep inside your abdomen around your organs and is more dangerous. High visceral fat is linked to heart disease, diabetes, and inflammation. A large waist circumference (above 90 cm for men, 80 cm for women) often indicates excess visceral fat.
